The short answer: Zone 2 cardio is steady aerobic exercise you can do while speaking in full sentences. In lab terms it sits below the first lactate threshold, which one common scheme places at 72 to 82 percent of maximum heart rate. It does matter. It is the intensity that public health guidelines call "moderate," and 150 to 300 minutes a week of it is linked to lower mortality, lower blood pressure, and better insulin action. Head-to-head trials show that harder intervals build mitochondria and VO2 max at least as well, minute for minute.

What counts as Zone 2?

Zone 2 is the second of five training zones used by endurance coaches. It is the hardest pace you can hold while your blood lactate stays low and steady. A 2025 study in Translational Sports Medicine tested 50 cyclists against six different Zone 2 definitions. The markers included 72 to 82 percent of maximum heart rate (the Norwegian Olympic Federation scheme), a blood lactate of 1.5 to 2.5 mmol/L, the first ventilatory threshold, and the point of maximal fat oxidation (Zone 2 intensity boundaries, PMC 2025).

Those definitions overlap with what medical bodies call moderate intensity. The American College of Sports Medicine puts moderate exercise at 65 to 75 percent of maximum heart rate, or a 3 to 4 on a 0 to 10 effort scale (ACSM intensity guide). The American Heart Association chart and MedlinePlus use a wider band of 50 to 70 percent of maximum heart rate for moderate work and 70 to 85 percent for vigorous work (MedlinePlus; AHA target heart rates).

The simplest marker is the talk test. The CDC describes moderate intensity as a pace where "you'll be able to talk, but not sing." At vigorous intensity "you won't be able to say more than a few words without pausing for a breath" (CDC). Zone 2 is the talk-but-not-sing pace.

What does Zone 2 do to mitochondria and fat burning?

The popular case for Zone 2 comes from studies of elite athletes. In a 2018 Sports Medicine paper, San-Millan and Brooks measured fat oxidation and blood lactate during graded exercise in professional cyclists, moderately active adults, and people with metabolic syndrome. Fat oxidation was significantly higher in the professionals than in either other group. Across all groups, fat oxidation and blood lactate were tightly and inversely linked (r = -0.97 to -0.98). The people with metabolic syndrome switched from fat to carbohydrate early and built up lactate at low workloads (San-Millan and Brooks, Sports Med 2018).

That shows what fit mitochondria look like, not how best to build them. A 2025 narrative review in the same journal examined that claim directly. The authors concluded that "current evidence does not support Zone 2 training as the optimal intensity for improving mitochondrial or fatty acid oxidative capacity." They added that higher intensities appear more important when weekly training time is limited (Storoschuk et al., Sports Med 2025). A Journal of Physiology review agreed: when total work is matched, gains in mitochondrial content are larger after interval training than after moderate continuous training (MacInnis and Gibala, J Physiol 2017).

Zone 2 builds mitochondria. It builds them more slowly per minute than harder work. Its advantage is that you can do a lot of it without wearing yourself down.

Does Zone 2 improve insulin sensitivity and blood pressure?

Yes. Most trials in this area used moderate aerobic exercise, so the evidence is strong. A 2021 review in the Journal of Cardiovascular Translational Research summarized decades of data: insulin sensitivity tracks with physical activity, and training improves insulin action in people who start out insulin resistant. (Iaccarino et al., J Cardiovasc Transl Res 2021).

A meta-analysis of 93 trials with 5,223 adults found that aerobic endurance training lowered resting systolic pressure by 3.5 mm Hg and diastolic pressure by 2.5 mm Hg. Is Zone 2 better than HIIT for VO2 max and longevity?

For VO2 max, no. A 2015 meta-analysis of 28 controlled trials with 723 participants found that continuous endurance training raised VO2 max by about 4.9 mL/kg/min versus controls. High-intensity intervals raised it by about 5.5 mL/kg/min. The direct comparison favored intervals by a small margin of 1.2 mL/kg/min (Milanovic et al., Sports Med 2015). The American Heart Association calls VO2 max a clinical vital sign because it predicts mortality (Ross et al., Circulation 2016). Our guide to VO2 max explains the number.

For mortality, the only long randomized trial is Norway's Generation 100 study. Researchers assigned 1,567 adults aged 70 to 77 to five years of twice-weekly intervals at about 90 percent of peak heart rate, moderate continuous training at about 70 percent, or standard activity guidelines. Combined training did not lower all-cause mortality compared with the guideline group. Mortality was 4.7 percent in controls. Intervals showed a non-significant 1.7-point lower rate, and moderate training a non-significant 1.2-point higher rate (Stensvold et al., BMJ 2020). The control group did a lot of hard exercise on its own. The trial does not prove intervals beat Zone 2, but Zone 2 alone was not clearly superior.

Both intensities count in observational data. In a 30-year cohort of 116,221 US adults, meeting the moderate-activity guideline (150 to 299 minutes a week) was linked to 19 to 25 percent lower mortality. Meeting the vigorous guideline (75 to 149 minutes) had a hazard ratio of 0.81 for all-cause death and 0.69 for cardiovascular death (Lee et al., Circulation 2022).

How much Zone 2 do you need each week?

The Physical Activity Guidelines for Americans say adults need 150 to 300 minutes of moderate-intensity aerobic activity each week, or 75 to 150 minutes of vigorous activity, plus muscle-strengthening work on at least two days (HHS Physical Activity Guidelines).

More is better up to a point. In the Lee cohort, mortality benefit leveled off near 300 to 600 minutes of moderate activity per week, or 150 to 300 minutes of vigorous activity, or a mix (Lee et al., Circulation 2022). How do you find your zone without a lab?

  • The talk test. You can speak in full sentences but cannot sing. If you can only get out a few words, slow down.
  • Heart rate. Estimate your maximum with 208 minus 0.7 times your age. That formula came from a 2001 analysis of 18,712 subjects. It beats 220 minus age in older adults (Tanaka et al., JACC 2001). For a 50-year-old, that is 173 beats per minute. Zone 2 at 72 to 82 percent is roughly 125 to 142 beats per minute.
  • Perceived effort. Aim for a 3 to 4 on a 0 to 10 scale, where 10 is maximal effort (ACSM).

Treat heart rate as a guide, not a rule. In the 50-cyclist study, the workload at a fixed lactate of 1.5 mmol/L varied by 29 percent between people, while fixed heart rate percentages varied far less (PMC 2025). Beta blockers and some other blood pressure drugs also blunt heart rate, which makes percentage targets unreliable. Use the talk test instead.

The bottom line

Zone 2 cardio is the steady, conversational pace that medical guidelines have recommended for decades under the name "moderate activity." Its benefits are real: lower blood pressure, better insulin action, higher VO2 max, and lower mortality risk. Its claimed edge for mitochondria and fat burning is weaker than social media suggests.

The practical plan is simple. Log 150 to 300 minutes a week at a pace where you can talk but not sing. Add one or two harder sessions if you can tolerate them.
